Handstand push-ups
Ring dips
Push-ups

I just copy pasted this from one of my favorite affiliate sites. Thought it sounded fun.

As soon as I went up for the first set of ring dips, I realized this was three movements that used your arms (primarily) to lift your bodyweight.

I lacked the strength to execute this one with even a hint of speed. My arms feel like they're going to rupture...

here's an idea for what might be a better balanced approach.

with just some slight modification.....

21-15-9

handstand pushups
*dead lift @ 135
ring dips
*front squat @ 95
pushups
*ohs @ 45

*all three are solid full body controlled movements with a definite lowerbody emphasis. This would give your arms a minute to "recover" before the next dedicated upperbody exercise

plus you'll get a little extra workout by switching the plates around after each exercise ;-)

the only negative is that it might take you 40 minutes instead of 20, but what's wrong with that once a week? especially if the one you did wasn't really possible "with even a hint of speed"

solid, steady, work that isn't done at frantic pace might help out with part of the body composition changes you are after

It was actually an interesting wrench thrown at me. A shock to my system. I've just got to get better at those HSPUs!

That does look like a good WoD though.
